What’s inside the four steps
Name it
Write down the trigger, what you notice in your body and the emotion in a word or two, then rate the intensity 0–10. Putting words to a feeling engages the thinking brain and takes the edge off.
Settle the body
Choose long-exhale breathing or the physiological sigh, plus a simple grounding routine. A settled body makes the thinking step possible — so this comes first.
Check the story
Write the anxious thought word for word, then weigh the evidence for and against it with a five-question checklist. Anxious thoughts are predictions, not facts.
Choose the next small action
Anxiety wants you to avoid, check or wait. Instead pick one doable step in the next ten minutes, with a table of examples for the most common situations.
Who this is for
Anyone whose anxiety shows up in spikes — before a meeting, after a message, at 3 am, on a Sunday evening — and who wants a simple, repeatable routine to use in the moment rather than a whole program to study first.
It pairs with our free Anxiety Pattern Quiz, which shows you which of four common patterns is running most of your loop, and it is the first tool taught in The Anxiety Operating Manual.
